A high-quality training programme follows positive principles to improve fitness and performance while minimising risks. Training must be personalised based on a person's circumstances, needs, and ambitions.
To create an effective programme, start by gathering background information about the performer. This helps analyse their current fitness level, goals, and any limitations. Continuous training, where activities are sustained over time, allows the body to adapt gradually, leading to better fitness and performance. However, all training should be monitored to balance overload with recovery, preventing issues like fatigue or injury.
The SPORT principles of training
The SPORT acronym outlines five essential principles that guide effective training programmes. These principles ensure training is targeted, progressive, and sustainable, helping performers improve without setbacks.
Specificity
Specificity means training must match the demands of the sport or activity to bring about improvements. Focus on the type of fitness required, such as aerobic endurance or strength, and target the relevant muscle groups. Training should also be adapted to the individual's needs.
Examples of specificity:
- Basketball players train for explosive power to improve jumping and quick movements.
- Cyclists focus on exercises that build leg muscles used in pedalling.
Progression
Progression involves gradually increasing the demands of training as the body adapts. The body gets used to a certain level of exercise, so to continue improving, you must raise the challenge. This leads to overload, where the body is pushed beyond its normal limits.
Key aspects of progression:
- Most improvements happen early in a training programme when fitness levels are lower.
- At higher fitness levels, progress slows down, and a plateau (a point where improvements stall) may occur, making further gains harder to achieve.
Overload
Overload happens when training demands exceed the body's normal level, forcing it to adapt and become stronger or fitter. Without overload, fitness will not improve because the body is not challenged enough.
Ways to achieve overload:
- Increase intensity (how hard the effort is).
- Increase frequency (how often training occurs).
- Increase duration (how long each session lasts).
Reversibility
Reversibility refers to the fact that training effects can be lost if exercise stops or decreases. Fitness gains are not permanent, so consistency is key to maintaining progress.
Effects of reversibility:
- Reducing training intensity or stopping altogether leads to a decline in speed, strength, or agility.
- Muscle atrophy (loss of muscle tone and size) can occur if muscles are not used regularly.
Tedium
Tedium means boredom, which can arise from repetitive training. Boredom reduces motivation and effectiveness, so programmes should include variety to keep things interesting.
Preventing tedium:
- Signs of tedium, like lack of enthusiasm, indicate the need for changes to keep training useful and engaging.
Applying overload through the FITT principles
The FITT acronym provides a framework for applying overload effectively. It breaks down how to adjust training variables to ensure steady progress while avoiding tedium or injury. FITT stands for Frequency, Intensity, Time, and Type, and these elements should be tailored to the individual's goals.
Frequency
Frequency is how often training sessions occur. To achieve overload, increase the number of sessions per week.
Guidelines for frequency:
- Train a couple of times a week, or more frequently for advanced performers.
- Gradually add sessions to build fitness without overwhelming the body.
Intensity
Intensity refers to how hard the training is. Raising intensity pushes the body into overload by making efforts more demanding.
Ways to increase intensity:
- Aim to work in the 75% heart rate zone for cardiovascular activities.
- Run faster, lift heavier weights, or perform more challenging drills.
Time
Time is the duration of each training session or activity. Extending time applies overload by sustaining effort longer.
Recommendations for time:
- Cardiovascular training should last at least 20 minutes to build endurance.
- Muscular activities, like weightlifting, focus on repetitions (reps) over shorter periods.
- Increase time gradually to avoid fatigue.
Type
Type involves choosing the right activities for the goals. Activities should be useful, enjoyable, and varied to prevent tedium, tiredness, or injury.
Selecting types of training:
- Match the type to the sport, such as interval training for team sports or steady-state running for endurance.
- Vary types, like alternating between gym sessions and outdoor runs, to keep motivation high.
Using FITT ensures overload is applied systematically, leading to better adaptation and performance.
Risks of overtraining and how to avoid them
Overtraining occurs when exercise is too frequent or intense without enough recovery, leading to negative effects on the body and mind. Training programmes must be monitored to apply overload safely, ensuring activities challenge the body without causing harm.
Signs and consequences of overtraining:
- Fatigue - Excessive tiredness that affects performance, motivation, sleep, and can lead to depression.
- Overuse injury - Damage from repeating the same activity, such as golfer's elbow. These differ from acute injuries (sudden traumas like sprains) as they develop gradually.
Personalising training with a Personal Exercise Plan (PEP)
A Personal Exercise Plan (PEP) is a customised programme designed to meet an individual's specific needs and goals. It incorporates all the principles of training while addressing personal factors.
Creating a PEP:
- Gather background information, such as current fitness level, medical history, and ambitions.
- Analyse needs to identify strengths, weaknesses, and areas for improvement.
- Apply SPORT and FITT principles to structure sessions that are specific, progressive, and varied.
- Include monitoring to track progress and adjust for overload without overtraining.
- Set realistic goals to maintain motivation and prevent reversibility.
A well-designed PEP ensures training is effective, safe, and enjoyable, leading to sustained improvements in performance.
