Introduction to fitness testing
Fitness testing measures and evaluates a person's performance and ability in different aspects of physical fitness. These aspects are divided into health-related components, which support overall well-being, and skill-related components, which enhance performance in sports and activities. Tests can range from simple recordings, like noting a score, to detailed assessments of specific qualities, such as strength or speed. By comparing results before and after training, these tests help track improvements over time.
Key components of fitness
- Cardiovascular endurance (or stamina) - The ability of the heart and lungs to work efficiently over a prolonged period.
- Muscular endurance - The capacity of a muscle or group of muscles to perform repeated contractions without tiring over an extended time.
- Power - A combination of strength and speed, enabling explosive movements.
- Agility - A blend of speed and coordination, allowing quick changes in direction.
Health-related fitness tests
Health-related fitness tests focus on components that contribute to overall physical health, such as endurance and strength. These tests often involve maximal efforts, meaning participants push to their limits, and results are compared to norms for evaluation.

12-minute run test (Cooper test):
This maximal test involves running or walking as far as possible in 12 minutes on a flat surface. The distance covered indicates fitness level, with results compared to standard norms.

Multi-stage fitness test (bleep test):
Participants perform shuttle runs between two lines 20 metres apart, keeping pace with audio bleeps that increase in speed. The test continues until the participant misses two consecutive bleeps, measuring endurance through the level reached.
Flexibility test
Flexibility, often called suppleness, is tested in specific muscle groups.
Sit-and-reach test:
This measures the flexibility of the lower back and hamstrings. Sit with legs extended and reach forward along a measuring scale. The distance reached beyond the toes is recorded (a negative score if toes cannot be reached).

Muscular endurance test

Perform as many sit-ups as possible in 30 seconds, focusing on abdominal muscles.

Power test
Power combines speed and strength for explosive actions.
Vertical jump test:
Stand sideways to a wall and mark the highest point reachable with one hand. Then jump vertically and mark the new highest point. The difference between the two marks measures power.
Speed test
Speed tests measure rapid movement over short distances.
30-metre sprint test:
This maximal test times how quickly a person can run 30 metres from a standing start.
Strength tests
Strength is the maximum force exerted in one effort.
One-repetition maximum test (1-RM):
For advanced weight trainers only, this measures the heaviest weight liftable in one repetition with proper technique. A spotter is required for safety.
Hand-grip dynamometer test:
Squeeze a dynamometer device as hard as possible with the hand and forearm. Repeat three times and record the best score.
Skill-related fitness tests
Skill-related tests evaluate components that enhance performance in sports, such as agility and reaction time. These often involve timed or counted tasks.
Agility test
Agility combines speed and coordination for directional changes.

Run a course around cones, changing direction multiple times, and record the total time from start to finish.

Balance test
Balance maintains stability during tasks.
Stork stand test:
Stand on one foot with the other against the knee and hands on hips. Close eyes to start timing, which stops when balance is lost.
Coordination test
Coordination ensures smooth body movements.
Anderson wall toss test:
Stand 2 metres from a wall and alternate throwing and catching a tennis ball with opposite hands for 30 seconds. Count the number of successful catches.

Reaction time test
Reaction time is the delay between stimulus and response.
Metre-rule drop test:
A partner holds a metre rule vertically. Position your thumb and forefinger at the 0 cm mark without touching the ruler. The partner drops it without warning, and you catch it as quickly as possible. Measure the distance the ruler has dropped.
